Sleep quality & habits

Your wake time matters more than your bedtime. Waking up at roughly the same time every day (weekends included) anchors your whole body clock — it's the single biggest lever, more than any gadget or supplement.
Get bright light in your eyes soon after waking, ideally outside. It tells your brain "day has started" and helps you feel naturally tired at the right time that night.
Evening light matters too, not just morning. Catching some natural light around sunset seems to buffer some of the negative effects of screens and blue light later that night — so if you know you're in for a late one on a laptop or phone, an early-evening walk outside can help take the edge off it.
Build a simple wind-down trigger 30-60 minutes before bed — dim the lights, put the phone down, do something low-stimulation. It doesn't need to be elaborate, it just needs to be consistent so your brain learns to recognise it.
Cool, dark room beats any high-tech sleep setup. If you can't get it fully dark, an eye mask does the job.
Caffeine sticks around longer than people think — cutting it off by early-to-mid afternoon (see Nutrition & Fuel) protects your sleep that night even if you don't feel wired.

Muscle recovery

Sleep is the single biggest muscle recovery tool there is — bigger than any recovery gadget, cold plunge, or supplement. Skimping on it quietly undoes a chunk of the work you put in training (see Fitness & Strength).
Soreness fading over a couple of days is normal; soreness that keeps getting worse, or joint pain rather than muscle ache, is your body telling you to back off, not push through.
Protein and overall food intake matter here too (see Nutrition & Fuel) — recovery is partly a training problem and partly a fuelling problem.

Stress recovery

Physical recovery and mental/stress recovery aren't separate systems — high stress raises the hormones that make it harder to sleep and harder to recover from training, so grinding through a stressful period with maximum training and minimum rest is the worst combination.
You don't need a meditation app to decompress — a walk, time outside, or just genuinely switching off from screens for a bit all count. Consistency matters more than the specific method.
If you notice motivation tanking, irritability, or feeling run-down for no clear reason, that's often stress and under-recovery talking, not laziness — see Mindset & Clarity.
A rough stretch is easier to actually recover from when you talk it through with someone rather than just grinding through it alone. Friends, family, whoever gets it — the Herd's there too, for those already part of it.

Active recovery

Doing nothing isn't always the best rest day. Easy movement — a walk, a light cycle, gentle stretching — tends to help you recover faster than being completely sedentary.
The test is simple: it should leave you feeling looser or better, not tired. If it's turning into another hard session, it's not active recovery anymore.
This is the same effort level as Zone 2 cardio (see Fitness & Strength) — active recovery and easy endurance work are basically the same thing wearing different names, so if you've already got that gauge (can hold a conversation), you can use it here too.

Sleep & recovery gear (worth knowing about)

Blue light glasses, mattress covers like Eight Sleep, and wearables like Whoop can genuinely add extra sleep quality and long-term benefit — if you've got the money and you're into optimising further, they're worth it.
But none of them are a necessity. You can get excellent sleep without spending a penny — the free habits above (wake time, light, wind-down, cool dark room) do the heavy lifting. Treat gear as the cherry on top, not the foundation.
Weighted blankets are another one some people find genuinely helps, particularly if you tend to feel anxious or wired at bedtime — not essential, but worth trying if the free stuff alone isn't quite cutting it.

Sleep & recovery supplements

Magnesium — specifically magnesium glycinate — is generally the best-tolerated form and can be taken fairly often at small, manageable doses, as long as you're keeping an eye on how you respond.
Melatonin is different — it's more of a reset tool (jet lag, shift work, a badly disrupted schedule) than a nightly habit. Leaning on it too often can interfere with your body's own natural sleep signals, so it's worth limiting rather than making it routine.
Ashwagandha is one of the more heavily researched supplements out there and can have real benefits (stress, recovery, sleep quality) — but for most people it works best cycled (periods of use, then breaks) rather than taken continuously indefinitely.
If you're on medication or have a health condition, check with a doctor before stacking any of these, especially melatonin.

Recovery tools worth knowing

NSDR (non-sleep deep rest) — a guided, lying-still session (10-20 minutes, audio-led, free versions all over YouTube) that isn't sleep but gives your nervous system a real dip in stress and restores focus. One of the most repeated recovery tools among neuroscience-focused sources — genuinely worth trying before assuming you need an actual nap.
The physiological sigh — two inhales through the nose (a normal one, then a short extra sip of air on top), followed by one long, slow exhale through the mouth. It's the fastest way to physically bring your stress response down in the moment — works in under a minute, no equipment or app needed. Good for a racing mind before bed or right after something stressful.
Cold exposure (cold showers, cold plunges) — gives a real boost to alertness and mood short-term, mostly through the adrenaline hit rather than anything magic. Worth trying if it appeals to you, not something you need to force into a routine.
